Most running plans assume you're already a runner. HPL Couch to 10K doesn't. It starts wherever you're starting — including a little or no running background at all — and builds you up gradually, three days a week, to a full 10K finish.
The structure moves through four phases: Base Building (Weeks 1-3) uses short run/walk intervals to get your body used to running itself. Endurance Extension (Weeks 4-6) stretches those run intervals and shrinks the walk breaks, with a Week 5 checkpoint where you run a continuous 5K. Distance Peak (Weeks 7-9) moves to continuous running and builds toward the longest run of the program. Taper & Race Week (Week 10) lightens the load early in the week so you arrive at race day fresh, then you run the 10K itself.
Every one of the 30 sessions follows the same simple structure: a warm-up, the main run/walk prescription for that day, a short injury-prevention strength circuit (glutes, core, calves — the muscles that protect new runners from shin splints and runner's knee), and a cooldown. Just as important are the days you're not running. This program is built around four recovery days a week on purpose, with a full guide on what to do with them — active recovery options, sleep guidance, and the honest signal for when soreness means "take an extra rest day," not "push through it."
Because nutrition matters as much as mileage for a new runner, the program includes a dedicated nutrition guide: hydration habits, how to balance meals around the training load, what to eat before and after a run, and why race morning is never the time to try something new.
Two benchmarks mark real progress: Week 5 (a continuous 5K) and Week 10 (the 10K itself, run/walk finish welcome). No pace pressure, no comparison to other runners — just your Week 1 versus your Week 10.
