The HPL Cross Country Athlete Performance Program is a 4-week supplemental strength and recovery system built specifically for high-mileage youth runners ages 14–18. It runs alongside your full training schedule. It's the work most cross country programs never address — and the work that actually determines who stays healthy long enough to develop.
What you'll build: Posterior chain strength and hip drive — glutes and hamstrings as your engine, not an accessory. Single-leg stability for uneven terrain, late-race fatigue, and the constant single-leg demand of every stride. Hip flexor strength through full range of motion — stride length, knee drive, and mid-season injury prevention. Lateral hip and glute medius strength for IT band health and knee alignment under load. Calf and Achilles loading capacity for the eccentric demand of downhill running and high weekly mileage. Anterior core strength to hold your posture together in miles 2 and 3 of a race. Foot and ankle resilience. Recovery capacity — the quality that determines whether your training makes you better or breaks you down.
Week 3 and 4 benchmarks include: Nordic hamstring curl — 3×5 unassisted. Single-leg RDL — loaded, controlled, 8 reps per side. Eccentric calf raise — single-leg, weighted, 5-second lowering. Copenhagen side plank — full version, 25 seconds per side. Single-leg squat — controlled descent to parallel, no knee cave.
